動(dòng)作一:水平引體向上

身體水平位置，找到與髖同高的杠。雙腳觸地身體平直，利用背部帶動(dòng)手臂發(fā)力，注意挺胸收背。針對刺激提高背闊肌的厚度。

動(dòng)作二:寬距引體向上

正手握杠，握距在肩寬的1.5倍即可。利用背部帶動(dòng)手臂發(fā)力將身體上拉，注意挺胸收背。針對刺激提高背闊肌的寬度。

兩個(gè)動(dòng)作水平引體更簡(jiǎn)單，適合初學(xué)者練習提高拉力。寬距引體難度較高，與水平引體配合訓練，會(huì )對于整體背闊肌和背部其他肌群手臂肌群有良好的刺激提高。

我們都知道，訓練肌肉是通過(guò)抗阻訓練來(lái)刺激肌肉使其生長(cháng)，在不同肌肉部位所需要的恢復時(shí)間也是不一樣，一般大肌群為48-72小時(shí)，小肌群為24-48小時(shí)，而背闊肌就是一個(gè)大肌群，一般訓練之后到超量恢復這段時(shí)間一般都需要經(jīng)歷48-72小時(shí)，如果一周三練是很難達到這種恢復效果的，如果把握不好甚至會(huì )造成肌肉損傷等問(wèn)題，所以一周兩練我覺(jué)得是比較合適的，但如果你的訓練水平非常高，對于恢復的處理很到位，則可以進(jìn)行一周三練。而背闊肌訓練主要通過(guò)劃船和下拉等動(dòng)作能夠訓練到，下面我將推薦即可動(dòng)作訓練背闊肌。

1.高位下拉，采用坐姿，將身體固定在下拉器正下方，抓住拉桿，手臂伸直，握距不肩寬，抬頭挺胸，核心發(fā)力腹部收緊，然后將桿拉到胸部正前方，并且伴隨著(zhù)吐氣與身體微微后傾，當桿觸碰到胸部時(shí)稍停片刻，然后以較慢速度回到初始位置，并且吸氣，直到手臂伸直，回到初始位置，在下拉過(guò)程中應該感受到肩胛骨的收緊，向中間夾的感覺(jué)，并且想象是大臂向下，小臂不要過(guò)多發(fā)力，只是勾掛在桿上。動(dòng)作大概做到8-12個(gè)，做3-5組即可。

2.引體向上，首先抓住單杠，握距寬于肩，雙臂保持伸直，這里對于握力有一定的力量要求，挺胸保持核心收緊，身體不要搖晃，使用背部肌肉發(fā)力，將身體拉起，過(guò)程中背部保持平直，并且配合呼氣，肘部向兩側打開(kāi)，想象將桿拉至胸前，當下巴自然越過(guò)單杠即可，稍微停頓然后緩慢下放身體，并且伴隨吸氣，全程身體不要過(guò)度搖晃，直到手臂完全伸直，然后重復進(jìn)行即可，這個(gè)動(dòng)作做到8-12次，做3-5組即可，當然引體如果比較有難度，可以使用輔助器械進(jìn)行?；蛘咄ㄟ^(guò)降階訓練練習。

3.單臂啞鈴劃船，首先找一個(gè)平凳，將一邊的手與膝蓋放在平凳上，手臂位于肩部正下方垂直于平凳，膝蓋也是在髖部正下方，垂直于平凳，這樣保證手臂和膝蓋不會(huì )有過(guò)多的壓力，然后另一側腿部向外側伸直支撐，另一只手握緊啞鈴，自然下垂，背部保持平直，并且保持抬頭挺胸，直視前方，然后背部發(fā)力，將啞鈴拉起，想象將啞鈴拉向髖關(guān)節，并且整個(gè)過(guò)程貼緊身體進(jìn)行，到最頂端時(shí)手臂與水平面平行，或者略高與水平面，然后停頓片刻，以較慢速度下放，將啞鈴盡可能放低，甚至觸碰到地面，然后重復進(jìn)行動(dòng)作，做10-15次，做3-5組即可。

以上就是背闊肌的幾個(gè)訓練方法，當然除了這些動(dòng)作，還可以選擇一些復合動(dòng)作，比如硬拉等動(dòng)作，全面的強化到背部肌肉，還有需要充足的營(yíng)養攝入才能保證肌肉的正常生長(cháng)，并且合理的飲食搭配還能提高恢復效率，使得運動(dòng)頻率增加，更有助于鍛煉背闊肌，最后就是長(cháng)期堅持鍛煉了，如此往復就會(huì )獲得發(fā)達的背部肌肉了。
